
# How Cooking Oil Choice Affects the Nutritional Quality of Your Meals
Walk down the cooking oil aisle in any supermarket and you'll find yourself confronted with dozens of options — each one claiming to be the healthiest, the most natural, or the best for high-heat cooking. It's one of those decisions that seems small but actually has a measurable impact on what ends up on your plate.
Oil isn't just a medium to stop food sticking to the pan. It contributes calories, fat composition, fat-soluble vitamins, and — depending on how you use it — potentially harmful compounds if things go wrong.
Most adults in the UK consume cooking oils daily, often without giving them much thought. But the type of fat you cook with influences the fatty acid profile of your meal, affects how well your body absorbs certain nutrients, and can change the actual chemistry of the food when heat is applied.
That's not a reason to be anxious about it. It's just a reason to be informed.
All cooking oils are a mixture of different types of fat — saturated, monounsaturated, and polyunsaturated — in varying proportions. Understanding this breakdown is the foundation of making a sensible choice.
Saturated fats are solid at room temperature (think butter or coconut oil). The evidence on saturated fat is more nuanced than it once was, but current NHS guidance and the broader body of research still suggests that replacing saturated fats with unsaturated fats is beneficial for cardiovascular health.
Monounsaturated fats (MUFAs), found in high amounts in olive oil and rapeseed oil, are associated with better heart health outcomes and are relatively stable when heated.
Polyunsaturated fats (PUFAs), found in sunflower and flaxseed oil, include the essential omega-3 and omega-6 fatty acids your body can't make on its own. However, they're also more chemically unstable — which becomes relevant the moment you turn on the hob.
The research on cooking oils is genuinely interesting, and it doesn't all point in one direction.
A widely cited 2018 study from De Montfort University found that heating vegetable oils high in polyunsaturated fats — particularly sunflower oil — to cooking temperatures produced significantly higher levels of aldehydes compared to more saturated alternatives like butter or coconut oil. Aldehydes are toxic compounds linked to inflammation and cellular damage when consumed in large quantities.
On the flip side, the same study found that extra virgin olive oil and butter produced far fewer of these compounds, despite olive oil being predominantly unsaturated. This is thought to be due to olive oil's high oleic acid content (a stable MUFA) and its rich antioxidant profile, which helps protect the oil from oxidative damage during cooking.
The NHS and the British Heart Foundation still recommend rapeseed oil and olive oil as everyday cooking fats, based on their favourable fatty acid profiles and the broader evidence linking Mediterranean-style diets to cardiovascular health.
It's worth noting that most of the aldehyde research uses deep-frying temperatures and repeated heating — conditions that don't always reflect how most people cook at home. Context matters here.
You'll often see smoke points cited as the main reason to choose one oil over another. The smoke point is the temperature at which an oil starts visibly smoking — and yes, smoking oil is a sign that degradation is happening.
But smoke point alone is a poor guide to an oil's overall stability. Extra virgin olive oil has a relatively modest smoke point (around 190°C) compared to refined sunflower oil (around 230°C), yet research consistently shows it produces fewer harmful compounds at high heat. This is because its antioxidant content and fatty acid composition make it more oxidatively stable than the numbers suggest.
For most everyday cooking — sautéing, roasting, stir-frying at moderate heat — extra virgin olive oil, refined olive oil, and rapeseed oil are solid choices. For very high-heat cooking like deep frying, refined oils with higher smoke points are more practical, though the type of fat still matters.
One thing the evidence doesn't support is the idea that there's a single "best" oil for everything.
Different oils bring genuinely different things to the table — nutritionally and culinarily. Rapeseed oil is one of the best sources of omega-3 fatty acids among cooking oils and has a very neutral flavour, making it versatile. Extra virgin olive oil delivers polyphenols and vitamin E alongside its monounsaturated fats. Flaxseed oil is exceptionally high in alpha-linolenic acid (an omega-3), but should never be heated — it's best used as a finishing oil or in dressings.
Coconut oil deserves a mention, largely because it was heavily marketed as a health food for several years. It's around 90% saturated fat, which makes it very stable at high temperatures, but the American Heart Association and most UK dietetic bodies advise against using it as a primary cooking fat given the saturated fat content. The research doesn't currently support the health claims that were made about it.
The oil you choose matters, but so does how you use it. Even a nutritionally excellent oil can behave differently depending on what you're doing with it.
Roasting at 180–200°C is generally fine for extra virgin olive oil and rapeseed oil — you're well within their stability range. High-heat frying above 200°C is where you want a more refined, stable oil.
Reheating oil repeatedly is where the most significant oxidation occurs. Research shows that reusing frying oil multiple times dramatically increases the levels of harmful compounds, regardless of which oil you started with. If you do deep-fry at home, using fresh oil each time is more impactful than which specific oil you choose.
Using too little oil can also lead to burning food at the pan surface, which creates its own set of compounds. The idea that less oil is always better isn't backed up — using an appropriate amount for the cooking method is more important than minimising it.
